Estimate your VO2 max from the model built on 4,631 adults who were tested in a lab, upgrade it with a 12-minute run or a 1-mile walk, and get a 12-week plan built around your heart rate, your week and the training you enjoy.
One email, one time: every calculator and guide opens in this browser. The tools give general, illustrative estimates for healthy adults, not medical advice.
You now have the same tools my clients use every week. Use them, come back to them, and let’s stay connected.
Keep an eye on the updates: this is just the beginning. I’ll keep adding new tools and guides, and this collection will keep growing.
You’re also on the newsletter, so you’ll hear about every new tool and guide.

Fitness age compares you with healthy Norwegian adults (the population the main model was built on); the percentile compares you with adults tested on a treadmill in US clinics, who are less fit on average. The two can read quite differently, and both are correct for their population.
| Week | Phase | Intervals | Zone 2 (easy) |

VO2 max is the most oxygen your body can take in and use each minute during all-out exercise, per kilogram of body weight. Only a lab test with a mask measures it directly. Every other method estimates it, and the best of them are off by about 4 to 7 mL/kg/min for an individual, so this calculator always shows a range.
| Method | What it needs | How accurate | How we use it |
|---|---|---|---|
| HUNT model (NTNU, Norway) | Age, sex, waist, resting heart rate, how much and how hard you exercise | Explained 61% (men) and 56% (women) of measured VO2 max in 4,631 lab-tested adults; typical error about 5 to 6 mL/kg/min | Main estimate when you have not done a test |
| 12-minute run (Cooper) | The distance you cover in 12 minutes | Correlation of about 0.90 with lab VO2 max; tends to read low in less fit people and high in very fit people | Replaces the main estimate when you enter it |
| 1-mile walk (Rockport) | Walk time, heart rate at the finish, age, sex, weight | Correlation of about 0.93 with lab VO2 max, confirmed in several independent groups; typical error about 5 mL/kg/min | Replaces the main estimate; the safer test if you are new to exercise or older |
| Heart-rate ratio (Uth) | Measured maximum and resting heart rate | About 5 mL/kg/min in the original study, which only tested well-trained men | Shown as a cross-check only, never mixed into your number |
| Smartwatch | Heart rate and pace during outdoor runs or walks | Garmin about 6 to 7% average error when running; Apple Watch about 13 to 16%; Whoop and Oura not yet consistently checked against a lab | Shown as a cross-check; best for watching your trend on the same device |
What you eat does not change the estimate: no validated equation uses calorie intake. Your nutrition shapes the plan instead, so the hard sessions are fuelled and you recover from them.
Sit quietly for 10 minutes, ideally in the morning before coffee, and use the lowest reading on a heart-rate monitor, or count your pulse for 30 seconds and double it. Measure it the same way every time.
Stand relaxed, tape level with your belly button and snug but not pressing, and read it at the end of a normal breath out.
On a 400 m track or a flat, measured route, warm up for 10 minutes, then cover as much distance as you can in exactly 12 minutes. Even pacing gives the best result.
Walk 1,609 m (four laps of a 400 m track) as fast as you can without running. Note your time and your heart rate the moment you finish (or count your pulse for 15 seconds and multiply by 4).
In a key trial, four 4-minute efforts at 90 to 95% of maximum heart rate, three times a week, raised VO2 max by about 7% in 8 weeks, more than steady training with the same total work. The biggest gains go to people starting lower; well-trained people improve more slowly. Your plan pairs two interval sessions a week with easy Zone 2 work, which builds the aerobic base and lets you recover, and gives you an easier week every fourth week.
The 16-week Nutrition & Lifestyle Remodel adapts your food, training and recovery every week, with a complimentary 30-minute consultation to start.
These tools give general estimates for healthy adults and are not medical advice. If you are pregnant, under 18, or have a medical condition, talk to your doctor before starting hard exercise.
